Dumbbell Fly

A free-weight fly on a flat bench that heavily loads the chest in its stretched position — use moderate weight and strict control.

Step by step

  1. 1. Start position

    Lie on a flat bench and press the dumbbells over your chest, palms facing each other.

  2. 2. Mid-rep

    Stop when your upper arms are about level with your torso and you feel a strong chest stretch.

  3. 3. End of the movement

    Bring the dumbbells back up along the same arc, as if hugging a barrel.

  4. 4. Common mistake

    Lowering the arms far below the bench line

Ways to do it

How to do it

Setup

  1. 1Lie on a flat bench and press the dumbbells over your chest, palms facing each other.
  2. 2Plant your feet and set your shoulder blades back and down.
  3. 3Unlock your elbows into a soft bend you'll keep for the whole set.

Execution

  1. 1Open your arms in a wide arc, lowering the dumbbells out to the sides.
  2. 2Stop when your upper arms are about level with your torso and you feel a strong chest stretch.
  3. 3Bring the dumbbells back up along the same arc, as if hugging a barrel.
  4. 4Stop just before the weights touch to keep tension on the chest.

Breathing

Inhale as you open, exhale as you bring the weights together.

Common mistakes

  • Lowering the arms far below the bench line

    Stop with upper arms about level with your torso.

  • Bending the elbows more to press the weight up

    Keep the elbow angle fixed and drop the load if needed.

  • Going too heavy

    Use a weight you can control for 10+ reps; this is not a strength lift.
