Step by step

  1. 1. Start position

    Lie on the bench with your eyes roughly under the bar and your feet flat on the floor.

  2. 2. Mid-rep

    Lower the bar under control to your mid-to-lower chest, elbows tucked roughly 45–70° from your torso.

  3. 3. End of the movement

    Touch the chest lightly without bouncing.

  4. 4. Common mistake

    Elbows flared to 90° from the torso

How to do it

Setup

  1. 1Lie on the bench with your eyes roughly under the bar and your feet flat on the floor.
  2. 2Grip the bar slightly wider than shoulder width, wrists stacked over your forearms.
  3. 3Pull your shoulder blades back and down, and keep a small, natural arch in your upper back.
  4. 4Unrack with straight arms and settle the bar over your shoulders before the first rep.

Execution

  1. 1Take a breath and brace your midsection.
  2. 2Lower the bar under control to your mid-to-lower chest, elbows tucked roughly 45–70° from your torso.
  3. 3Touch the chest lightly without bouncing.
  4. 4Drive your feet into the floor and press the bar up and slightly back toward your shoulders.
  5. 5Finish with arms locked out over your shoulders, keeping your shoulder blades pinned.

Breathing

Breathe in and brace at the top, hold it while lowering and pressing, then breathe out once you pass the hardest part or at lockout.

Key form cues

  • Shoulder blades in your back pockets
  • Bend the bar

Common mistakes

  • Elbows flared to 90° from the torso

    Tuck the elbows to about 45–70° and touch the bar lower on the chest.

  • Bouncing the bar off the chest

    Control the descent and use a light touch or a brief pause on the chest.

  • Hips lifting off the bench

    Drive your feet back and down rather than up, and keep glutes in contact with the bench.

From a light touch on the lower chest to full elbow lockout, with shoulder blades staying retracted throughout.
