Flat Dumbbell Press

A flat press with independent arms. Builds the chest, front delts and triceps through a longer range than the barbell, with a freer, shoulder-friendly path.

Step by step

  1. 1. Start position

    Sit on the end of a flat bench with the dumbbells standing on your thighs.

  2. 2. Mid-rep

    Keep forearms vertical and wrists stacked over your elbows.

  3. 3. End of the movement

    Pause briefly at a comfortable stretch without letting your shoulders roll forward.

  4. 4. Common mistake

    Elbows flared straight out at 90°

How to do it

Setup

  1. 1Sit on the end of a flat bench with the dumbbells standing on your thighs.
  2. 2Lie back and use your knees to kick the weights up to your chest, then press them over your shoulders.
  3. 3Plant your feet, pull your shoulder blades back and down, and keep a slight upper-back arch.

Execution

  1. 1Lower the dumbbells toward the sides of your mid-chest, elbows about 45–60° from your torso.
  2. 2Keep forearms vertical and wrists stacked over your elbows.
  3. 3Pause briefly at a comfortable stretch without letting your shoulders roll forward.
  4. 4Press up and slightly in until the dumbbells sit over your shoulders, without clanking them.

Breathing

Breathe in on the way down, hold a light brace at the bottom, and breathe out as you press.

Common mistakes

  • Elbows flared straight out at 90°

    Tuck them to roughly 45–60° so the dumbbells travel beside the mid-chest.

  • Going so deep the shoulders roll forward

    Stop at the deepest point where your shoulder blades stay pinned to the bench.

  • Dropping the dumbbells out to the sides after the set

    Bring them back to your chest, tuck your knees and rock up to sitting with control.
