Decline Bench Press

A barbell press on a slight decline that shortens the range and emphasises the lower (sternal) chest and triceps.

Step by step

  1. 1. Start position

    Set a decline bench to about 15–30° and hook your legs securely under the pads.

  2. 2. Mid-rep

    Keep elbows tucked about 45–60° from your torso.

  3. 3. End of the movement

    Touch lightly without bouncing off the sternum.

How to do it

Setup

  1. 1Set a decline bench to about 15–30° and hook your legs securely under the pads.
  2. 2Lie back with the bar roughly over your eyes and grip slightly wider than shoulder width.
  3. 3Retract your shoulder blades and unrack (ideally with a spotter's hand-off) to a position over your lower chest.

Execution

  1. 1Brace and lower the bar to your lower chest under control.
  2. 2Keep elbows tucked about 45–60° from your torso.
  3. 3Touch lightly without bouncing off the sternum.
  4. 4Press up and slightly back to lockout over your shoulders.

Breathing

Breathe in at the top, hold the brace through the rep, and exhale near lockout.

Common mistakes

  • Bench set to a steep decline

    Keep it to 15–30°; steeper angles add head-down pressure with little benefit.

  • Bouncing off the sternum

    Control the descent and touch lightly.

  • Losing the shoulder-blade set during unracking

    Get a hand-off or pull the bar out with straight arms and re-set before the first rep.
