Goblet Squat

A front-loaded squat with one dumbbell or kettlebell. The best way to learn squat mechanics, and still challenging for experienced lifters.

Step by step

  1. 1. Start position

    Hold one end of a dumbbell (or the horns of a kettlebell) at your chest, elbows pointing down.

  2. 2. Mid-rep

    Let your knees travel forward and out in line with your toes.

  3. 3. End of the movement

    Descend as deep as you can with a neutral spine, elbows tracking inside the knees.

  4. 4. Common mistake

    Letting the weight drift away from the chest

How to do it

Setup

  1. 1Hold one end of a dumbbell (or the horns of a kettlebell) at your chest, elbows pointing down.
  2. 2Stand with feet about shoulder width, toes turned slightly out.
  3. 3Stand tall, brace your abs and keep the weight tight to your body.

Execution

  1. 1Sit straight down between your heels, keeping your chest up.
  2. 2Let your knees travel forward and out in line with your toes.
  3. 3Descend as deep as you can with a neutral spine, elbows tracking inside the knees.
  4. 4Drive up through the whole foot to standing, squeezing glutes at the top.

Breathing

Breathe in and brace at the top, hold on the way down, breathe out as you stand.

Key form cues

  • Proud chest
  • Elbows inside knees
  • Sit down, not back
  • Whole foot pushes the floor

Common mistakes

  • Letting the weight drift away from the chest

    Keep the weight pinned to your sternum with elbows down.

  • Knees collapsing inward

    Spread the floor with your feet and push the knees out over the toes.

  • Cutting depth short

    Squat to a box or bench to learn consistent depth, then gradually lower it.

Range of motion

From standing to as deep as you can control with a neutral spine — ideally hip crease below the knee.
