Smith Machine Squat

A squat on a guided bar path. Foot placement can bias the quads or glutes, and built-in hooks make it easy to train close to failure alone.

Muscle activation

  • Quads50%
  • Glutes25%
  • Adductors10%
  • Hamstrings8%
  • Lower back7%

Approximate share of work; varies with grip, stance and tempo.

Step by step

  1. 1. Start position

Set the bar at upper-chest height and the safety stops just below your bottom position.

  2. 2. Mid-rep

Squat down, keeping knees in line with toes and chest up.

  3. 3. End of the movement

Lower until thighs are around parallel or deeper with a neutral spine.

  4. 4. Common mistake

Feet directly under the bar, forcing a forward knee and heel lift

Ways to do it

Squat on 9 different setups — pick whatever is free in your gym. Progress is tracked separately for each.

How to do it

Setup

  1. 1Set the bar at upper-chest height and the safety stops just below your bottom position.
  2. 2Step under and rest the bar across your upper back.
  3. 3Place feet shoulder width, slightly in front of the bar line.

Execution

  1. 1Rotate the bar to unhook it and brace.
  2. 2Squat down, keeping knees in line with toes and chest up.
  3. 3Lower until thighs are around parallel or deeper with a neutral spine.
  4. 4Drive through the whole foot to stand, then re-hook when done.

Key form cues

  • Feet slightly forward
  • Knees out
  • Brace hard
  • Drive the floor away

Common mistakes

  • Feet directly under the bar, forcing a forward knee and heel lift

Move the feet a few inches forward so you stay balanced over mid-foot.

  • Leaning on the bar instead of bracing

Brace your core as you would on a free squat.

  • Forgetting to set the safety stops

Set them before every session to just below your lowest point.

Range of motion

From standing to thighs at or below parallel, keeping heels down and spine neutral.
