Step by step
1. Start position
Set the bar in a rack at about mid-thigh height.
2. Mid-rep
Pause for a second at the top.
3. End of the movement
Lower slowly until you feel a stretch in the upper traps.

Ways to do it
Shrug on 2 different setups — pick whatever is free in your gym. Progress is tracked separately for each.
How to do it
Setup
- 1Set the bar in a rack at about mid-thigh height.
- 2Grip just outside your thighs with an overhand grip (straps optional).
- 3Stand tall with the bar against your thighs, arms straight and abs braced.
Execution
- 1Lift your shoulders straight up toward your ears.
- 2Pause for a second at the top.
- 3Lower slowly until you feel a stretch in the upper traps.
- 4Keep arms straight and head neutral throughout.
Breathing
Exhale as you shrug up, inhale as you lower.

Common mistakes
Rolling the shoulders in circles
Move straight up and down — rolling adds nothing.
Bending the elbows to help
Keep arms straight; use straps if grip is limiting.

Keep the chin tucked slightly and eyes forward.

From shoulders relaxed down with a light trap stretch to shoulders elevated toward the ears.
